Pre- Contest Dieting: Obviously the most pertinent issue regarding pre- contest preparation is the diet aspect of preparation. It is not enough to just clean up what you eat, it must be far more drastic than that. Ladies, would you like to finally get going on a fitness program that you can do at home, one created for women? Does becoming stronger, with lean, long muscles sound. Running The Right Way To Train For Your First 5K Every once in a while, a bodybuilder will wander to the dark side and decide to run a 5K. If you're going to do it. The bodybuilder believed that coconut oil would plump up his muscles. MSN Health and Fitness has fitness, nutrition and medical information for men and women that will help you get active, eat right and improve your overall wellbeing. When you see the winner of a bodybuilding competition onstage, rest assured they tracked their calories, carbs, proteins, fats, and never missed meals. If you want to do well in a bodybuilding competition, you should expect to do nothing less. Before I begin talking about a proper pre- contest diet, we need to examine exactly how long a person should diet for a contest. The first thing that should be done is an “assessment” of your body. Look yourself over and be honest about your faults, strengths, and about how long you think it will take for you to get into stage shape. Importance Of Slow Dieting. Keep in mind that if you think you have around 2. Aim to diet as slowly as possible. The severity of your calorie deficit will, to a large extent, determine how much muscle you retain/lose. Short periods of high severity dieting (more than 1. As a general rule of thumb, losing 1 lb of bodyweight per week will allow one to retain most of their muscle mass. One can probably lose up to 1. Dieting Too Fast? If one tries to push their body to lose more than 2 lbs per week for any length of time, then they will begin to experience quite a bit of muscle loss. It is for this reason that I usually try to give myself enough time so that I only need to lose 1- 1. If one is naturally ectomorphic (has an easy time losing weight) however, they may want to diet for a shorter period of time, and I would recommend a time period of 1. If one is naturally endomorphic (has a hard time losing weight), then they may want to lengthen their dieting time to 1. If this is the first time that you have ever done a contest then you would want to also give yourself an extra week as you will probably experience a hitch at some point along the way. Diet Information. The diet that one follows for their contest will be the single most important determining factor of how well they will place in the competition. A person can have all the mass in the world but if they do not come in razor sharp on contest day, then the mass will mean little. Judges almost always go for conditioning over size. To design a proper diet one should give themselves adequate time to lose the necessary body fat to achieve that aforementioned shredded look. Being said, what kind of diet is optimal for a person to follow? Well The Diet Should Have Three Main Goals: Spare as much muscle mass as possible. Lose as much fat as possible. Not cause the person to lose intensity in the weight room. Unfortunately, these goals all seem to contradict each other. When the body is in a starved (calorie deficit) state, muscle loss can occur although a calorie deficit is required to lose fat. This calorie deficit will also cause one to feel less energetic. To get around the negatives, there are small adjustments and little tricks to aid in the accomplishment of the positives. Before discussing the diet, it is important to discuss the three macronutrients and their roles. Protein. Protein is probably the single most important macronutrient for the purposes of maintaining muscle on a diet. Dietary protein is hydrolyzed (broken down) into it’s constitutive amino acids during digestion. These amino acids are released into the bloodstream where they may then be taken up by cells (usually muscle cells). Dietary protein is also very important as amino acid availability is the single most important variable for protein synthesis to occur. This means that protein synthesis increases in a linear fashion (directly proportional to plasma amino acid concentrations) until the plasma amino concentrations are approximately twice that of normal plasma concentrations. To generalize for the less scientifically inclined, ingesting enough dietary protein is very important for someone who is looking to gain muscle, or maintain it while dieting. Dietary protein spares muscle by helping increase protein synthesis (and thus induce net muscle gain) and by acting as a muscle sparing substrate as it can be used for glucogensis (synthesis of glucose). Dietary protein however, is not as muscle sparing as are carbohydrates when used as a substrate for glucose synthesis. Protein is also a very “expensive” molecule for your body to use as energy. The body would much rather store amino acids than oxidize them as protein oxidation yields less net ATP produced per amino acid when compared to fat or carbohydrates. Therefore, it can be stated that dietary protein has a thermogenic effect on the body. Carbohydrates. Carbohydrates have probably gotten the worst reputation of the macronutrients due to the ketogenic dieting rave. Ketogenic dieting refers to reducing carbohydrate intake to practically nothing, while simultaneously raising fat and protein intake. With little glucose for the brain to utilize for energy, the body will begin producing ketones. Ketones are by- products of fat oxidation and the brain can use ketones for energy. This does indeed have a potent fat burning effect, as insulin levels will be severely reduced due to lack of carbohydrate intake. Low insulin levels correlate with high rates of fat oxidation. Indeed, the ketogenic diet may be the single best way to lose the maximum amount of body fat in the shortest amount of time. However, if you will quickly refer to our goals during a pre contest diet you will notice that maintaining muscle is number one on our list, with fat loss second. If one has not properly scheduled enough time to lose body fat and they are in need of drastic measures, then using a ketogenic diet may be their only choice in order to become contest- ready in time. Unfortunately, they will not maintain an optimum amount of muscle mass. For those who have given themselves ample time to prepare, I do not suggest using a ketogenic diet. Instead, I recommend reducing carbohydrates, but keeping them high enough to possess the muscle sparing benefits of carbohydrates while still losing body fat. Importance Of Carbs While Cutting. There are several main reasons that I recommend retaining carbohydrates. The first reason being that carbohydrates are much more muscle sparing than fats during times of stress when glucose becomes a primary source of fuel (i. The muscle sparing effects of carbohydrates occur via several different mechanisms. When the body is in a low energy state, it may try to produce energy by converting amino acids to glucose. Carbohydrates prevent this since they can be easily broken down (and converted if need be) to glucose molecules. Carbohydrates then spare dietary protein from oxidation and these proteins can be stored rather than oxidized. Carbohydrates are also very muscle sparing during exercise. When one lifts heavy weights, the primary pathway that is used to produce ATP (cellular energy currency) is the anaerobic or glycolytic pathway (as the name implies this pathway operates in the absence of oxygen). The only substrate for this pathway is glucose, which can be obtained from dietary carbohydrates or by breaking down glycogen (the cell’s stored form of glucose). If one is on a ketogenic or extreme “low carb” diet however, the body will need to utilize another source to synthesize glucose from. Since glycogen levels are low on a ketogenic diet, the body will actually convert amino acids to glucose and this glucose will be used in the anaerobic pathway to produce ATP. These amino acids will come from dietary protein, amino acids from the cellular amino acid pool, and from muscle tissue. The latter situation is where one would experience muscle loss. Dietary protein would be sacrificed for ATP production and the depleted amino acid pool would not bode well for protein synthesis rates, thus causing a net loss in muscle mass. Muscle Sparing Carbohydrates. Carbohydrates are also muscle sparing because they are a cause of insulin release. Now I know your thinking, “but Layne, you just said in your intro that low insulin levels were great for fat burning!?”Yes, you are correct. I did indeed say that low insulin levels are good for fat burning. Insulin inhibits lipolytic (fat burning) activity and must be kept low if one wishes to burn a maximal amount of fat. However, the pesky re- occurring theme of maintaining muscle prevents us from totally excluding insulin from our pre- contest diet arsenal, as insulin happens to be one of the most anabolic/anti- catabolic hormones in the body. Insulin binding to the cell membrane causes all sorts of reactions in your body that are beneficial to maintaining and gaining muscle tissue. Insulin inhibits protein breakdown and amino acid oxidation, thus promoting muscle maintenance or gain. Insulin also has an antagonist (inhibitory) affect with regards to several catabolic hormones, including cortisol. Cortisol is a hormone that is released during times of stress such as dieting, lifting, injury, etc. Cortisol produces glucose by breaking down proteins, including muscle tissue. Cortisol is the primary catabolic hormone that is released when one lifts or does any kind of activity. Insulin release inhibits the activity of cortisol by preventing its release from the pancreas, thus sparing muscle tissue from cortisol’s catabolic effects. Furthermore, it is interesting to note that long- term exposure of cells to ketones (i. This causes one to become extremely sensitive to carbohydrates when they begin ingesting them again after they finish dieting and could lead to an undesired post diet fat gain. Carbohydrates act to maintain muscle mass while dieting by maintaining cellular osmotic pressure and cell volume. Cell size is an indicator of the “state” that the body is in. When cells are of large volume, it signals that the body is in a fed state. When cell volume is low it signals that the body is in a starved state. Becoming The Bull. So does that sound pretty good? By Race Pace Jess November 14 2016. In need of the perfect training plan for you? If you can't hire a coach, here's what. Weight Loss By making smart choices and knowing the strategies for success, you can lose weight and keep it off for good. Losing weight starts with healthy eating. Calories are what our bodies use for energy, so in order to do what needs to be done, a certain number of calories are needed. If we end up consuming exactly the same number of calories that our bodies need each day, our weight would remain exactly the same. For example, if your calorie maintenance level was 2. All of the calories you take in would end up getting used (or . This is how you maintain your weight, by giving your body only the calories that it needs. So, for example, if your maintenance level was 2. You are giving your body more calories than it would end up burning. This is what causes weight gain. This is what causes weight loss. Sticking with the same example as before, if your daily maintenance level is 2. Consume more calories than your body needs/burns and you gain weight. And last but not least.. It is the one fact that practically all tips, hacks, methods and diets are based on.. Knowing and understanding it is the key. Just in case any of above was confusing, this article will most likely clear it all up. If your body needs 2. Doing this consistently will cause weight loss. As I mentioned before, your daily calorie maintenance level is the number of calories that your body burns per day. So, for example, if your daily maintenance level is 2. Because all 2. 50. There is no surplus and there is no deficit. A caloric deficit = weight loss. If you then burn an additional 5. Just like the deficit created if you consumed 5. Studies have shown that people who utilize both diet and exercise were more often able to maintain their weight loss long term than those who did one or the other. Doing both is also more beneficial from a general health standpoint as well. If you're the type of person who just wants a clear- cut answer, here it comes.. This can be done through diet, exercise, or for best results, both. The next thing you'll need to know is what your daily calorie maintenance level actually is. Your BMR is the number of calories that your body burns at rest to do all of the things it needs to do to keep you alive and functioning properly. Your activity level is also factored in to estimate how many other calories you burn per day in addition to your BMR. The answer given is the total of the two and should be, for most people, a pretty close estimate of your daily calorie maintenance level. Good, because that's what we're about to do. Now that you have a good estimate of your daily calorie maintenance level, it's time for the fun part. Let's call this first part . To do this, it's going to require a fairly simple 3 step experiment.. Be as consistent as you can. If your maintenance level was 2. Just get as close to 2. Of course, if a food lists the calorie content right there on the package, you can just use that instead.). Do this for a week or two (or three). Here's how: The One Fact Adjustment. Did you end up maintaining your weight? To lose weight, start consuming 5. If your maintenance level was 3. Whatever it was, subtract about 5. Doing so will put you in a caloric deficit (you'll be 5. One Fact is happening. Translation: Weight loss will now happen. Weight loss will still happen. Whether the estimated maintenance level was too high or you just miscalculated the number of calories you consumed, it doesn't really matter. Just start consuming 5. The One Fact Experiment all over again with this new amount. If you maintained weight, you would follow the above instructions. If you lost weight, you would follow the instructions below.). Did you end up losing weight at the rate of about 1- 2 pounds per week? The One Fact is happening, and weight loss is happening at the ideal expert- recommended rate. A pound or two lost per week is perfect. Continue consuming this number of calories every day from this point on. If you fit into that category and are losing weight at this speed, you can probably ignore this. However, to play it safe, you can definitely still follow the instructions below anyway. There is a simple solution. Depending on what your weight does this time, follow the necessary One Fact Adjustment instructions. The above method uses just diet to get it done. This is a perfectly fine way to do it. However, it could get done just the same with exercise (albeit, a bit tougher). To do that, you'd just have to burn 5. For example, you could consume 2. AND burn 2. 50 more calories per day. A 5. 00 calorie deficit is still made. This method will cause weight loss at the rate of about 1 pound per week (more on that below). Then, I'd recommend adding in a few days of exercise per week on top of that. This will most likely result in close to a second pound lost per week. This means the combination of the two will result in 2 pounds lost per week, which is absolutely perfect from both a weight loss stand point and an overall health stand point. It is in my opinion and the opinion of most qualified experts the ideal way to lose weight. You want to lose weight faster than that. We all wish we could drop 2. Not only that, but attempting to lose weight faster than the above recommendation can actually be quite harmful to your health. The human body was just not designed for . At this point it will actually start to KEEP body fat as a precaution. If you go on some stupid unsafe starvation diet, your body's only real instinct is survival, and one of the first things your body may do in this situation is keep your body fat and burn muscle for energy instead. As you can imagine, this would not be a good thing. Health risks aside, studies have also shown that people who lose weight too quickly were MUCH more likely to regain it all back. That may not sound like much, but if you really think about it, it is. Do it consistently for a year, and you could lose 5. Do it for a month and you could lose 4- 8 pounds. It may not be as fast as you wish it could, but long term.. What makes being 5. Well, now that you understand what the ideal weight loss rate is, this is going to make a ton of sense. What that means is, for every 3. GAIN 1 pound of fat. At the same time, it also means that for every 3. LOSE 1 pound of fat. If you consume 5. One Fact), you will end up creating a 3. And, since the ideal weight loss rate is 1- 2 pounds per week, this would put you right within range. Add some exercise in as well, and it will bring you closer to the higher end of that range. Making small, gradual adjustments to your calorie intake is the safest way to do it and the way it should always be done. This is another reason why the One Fact Adjustments call for 5. This is all for one purpose and one purpose only.. Not too slow, not too fast. Goldie Locks would be proud. Take a breath, stretch your legs, whatever. You just learned everything you need to know about weight loss. What follows from this point on is information you'll most likely either want to know, or definitely should know. Let's start with what foods you should and should not be eating.. This information isn't as much beneficial for weight loss as it is for general health purposes. See, technically, as long as the One Fact is happening (a caloric deficit), most people will lose weight no matter where their calories are coming from. That's just how it works. And, there is a lot more to your health than just your body weight. You can reach your goal weight and still be unhealthy because of the things you are and are not eating. Let's start off with what you should NOT be eating. Unless you've been living under a rock, you're really not going to be too surprised by what shows up.. They are. Foods containing any trans fat. Foods high in saturated fat. Foods high in sodium. Foods high in sugar. The thing they all have in common (besides tasting yummy) is that they are all quick and convenient. As if being the most common sources of the extra calories people consume wasn't enough reason to avoid them, there is a ton of scientific and medical research clearly showing a variety of health risks associated with diets high in these types of foods. Avoid it all as completely as possible. I personally never touch this stuff, and it is my opinion that most people would be better off (both for health and weight loss purposes) if they did the same. For now though, just know that this is the stuff NOT to eat. AM PM Diet pills - Fraud, Review 7. I ordered the free trial of AM PM Diet pills, only 4. But then my older brother died—he was working at a wildlife refuge at Texas A& M and got hypothermia and drowned. It made me realize I wanted to change my life. That’s when I joined the track team and started messing around in the gym. Men's Fitness: Did that get you into shape? Well, by the time I started at Texas A& M, where I go part- time, I was still “skinny- fat.” I was hitting the gym, but I really didn’t know what I was doing. Men's Fitness: How did that finally change? I ended up hooking up with my trainer, Brent Fritsch, after I saw him working out at Gold’s. Yes—he thought I could do really well, so he said I should sign up. The contest starts in a local gym, then it goes to the national level. Men's Fitness: What changes did you have to make? Before the Challenge, I was trying to eat healthy—a lot of chicken, vegetables, carbs, and occasional fast food. But during the Challenge, my diet was very strict: egg whites, chicken, tilapia, asparagus, and a little rice. Six meals a day, no cheat meals. Men's Fitness: Did your workout plan change much? No, it was basically the same—five days of strength training with some conditioning mixed in during the week and on weekends. Brent and I would do strongman moves or sandbag work outside or hit the treadmill inside. I’d do an upper- body, lower- body split— heavy squats and deadlifts with some Olympic lifts. Men's Fitness: What was the toughest part? Eating right was hard, and the cardio really got me. I did it late every night, so it was tough to get back up to the gym to do it. By the time I’d finished, it would be between 1. Men's Fitness: Did that destroy your social life? No, I still went out, but it was very time- consuming. Florida toddler dubbed 'Baby Hulk' after rare genetic mutation causes swelling in her arm. An adorable tot has been dubbed the 'Baby Hulk' due to a watermelon- sized tumour that makes her look like a bodybuilder. Madison Gatlin, from Crestview in Florida, was born with CLOVES, a condition that causes lymphatic fluid to swell beneath her arms and chest. The ultra- rare illness, caused by a gene mutation, affects only 2. Brave: Mother Joni Gatlin is determined to manage her 1. Doctors first spotted unusual fluid during an ultrasound at 1. Since her birth, the swelling around her upper torso and arms have continued to grow and is estimated to weigh 5lbs - the same weight as a bag of sugar. Her parents have nicknamed her 'Baby Hulk' for her muscular appearance. Eighteen- month- old Madison is considered a medical miracle after defying death and learning to walk despite doctors prediction she wouldn't be able to. Joni, a full- time mum- of- two, said: 'The upper half of her body looks like she's gained weight and it makes her look like a bodybuilder, she's like a 'baby Hulk'.'Her nickname started during an instance where twin boys asked me what was wrong with her, I told them her daddy was the Hulk and they thought it was the coolest thing ever.'After I told them she was the Hulk's daughter they wanted to be her best friend. I don't want people to be scared of my daughter, there's nothing wrong with her, she just has a gene malfunction. Call to arms: When the youngster was born, the growth on her right arm weighed 3lbs , whereas it now weights 5lbs Hidden activity: Doctors first spotted unusual fluid during an ultrasound at 1. She continued: 'I've told younger children she's a baby Hulk because I don't think they would understand the condition and this way they aren't scared of her and don't treat her differently.'You have to try to have a sense of humour with something like this.'After months of testing Madison was diagnosed with the rare progressive overgrowth disorder. Her nickname started during an instance where twin boys asked me what was wrong with her, I told them her daddy was the Hulk and they thought it was the coolest thing ever. Joni Gatlin Joni added: 'When she was born Madison looked drastically different to what I expected, from her high waist up to her shoulders she looked very muscular.'The majority of her upper body and arms are filled with lymphatic fluid that her body is unable to drain back into her bloodstream - leading to cystic masses developing in those areas.'Particularly in her right arm, the mass is currently the size of a small watermelon, it will continue to grow with her body based upon her height and weight.'When she was born she looked like a cute little blog with legs, we believed the mass weighed 3lb, now I think it's around 5lb.'Managing the condition: Madison also has to wear compression garments 2. Heavy load: Eighteen- month- old Madison is considered to be a medical miracle for surviving To prevent the growth from expanding, specialists have to perform chemical cauterisation - where a small amount of fluid is withdrawn from her body and reinjected with a mix of medication and saline. She also has to wear compression garments 2. Over time it's hoped that treatment will reduce the swelling to a size where surgeons will be able to operate, until then her mum has learned to treat her at home. The problems that each person has, depends on where the overgrowth is located.'The Gatlin family are now fundraising to try to help gather the money to cover Madison's medical bills. A few years back, a buddy of mine on the Dartmouth crew team was faced with a seemingly impossible challenge: he needed to lose 2. Although he was strong as an ox, after a few months of eating indiscriminately during the offseason, his weight had slowly crept up. But now it came down to this: . An extreme starvation diet could potentially help his weight come down, but he would risk strength loss as his body catabolized his hard- earned muscle to keep his organs humming. All of these options were unacceptable. So my friend dug deep into old wives. After all, rowers had faced the same problem for decades. He finally happened upon a long- retired crew coach who claimed to have the answer to his prayers. The coach said that this trick: Does not involve any drugs/herbs/or magic potions. Requires absolutely no special foods. Is mind- numbingly simple. Requires little deprivation but considerable self- control. So how do you shave off 2. Only water. LEARN HOW TO DROP 2. Can he lose 2. 5 pounds in a month? My friend was dubious, but he decided to grit his teeth and give it a shot. He started drinking a glass of cool, fresh water every morning and continued to drink plenty throughout the day. He still made appearances at parties and get- togethers, where he politely and confidently sipped his water bottle, staying delightfully clear- headed while others drooled all over themselves in a drunken stupor. So did it work? Incredibly, my friend lost 2. And he went from pudgy to ripped. He ate exactly the same foods. He also noticed that he wasn’t any hungrier, since liquid calories are rarely satisfying or filling. My friend estimated that he previously was unwittingly consuming about 8. Anyone cutting that amount of calories (while maintaining strength, training and eating plenty of protein to avoid losing muscle) would see significant short- term fat loss. I’m sure his training program also. But it is one that absolutely ANYONE can do and it only requires one ingredient (water) and a hint of self- control. In the days before ab belts, fat blasting pills, stomach stapling, and magic potions, there was a leaning toward achieving seemingly impossible goals with confident and well- polished willpower and little else. We could all do with a bit more of that. Too many people these days are looking for a silver bullet in all of the wrong places. How many people want to lose 2. Could drinking only water work? Sure, it would certainly help. But how many people actually do it? Would you? So many people spend unconscionable amounts of money and time scouring the earth for a pill that will allow them to keep eating terrible food, ignore physical activity, make no lifestyle changes, all while torching fat off of their bodies. And they would never learn anything except to open their wallets, and that they required a pill to be lean and “happy.”Want to Burn fat? So many people monitor food labels like hawks, but completely ignore any liquid calories they consume (which are often considerable). Our ancestors had nearly no other options but drinking water. There were no slurpees, caramel macchiatos, or double- chocolate stouts. In a sense, we are built to drink nothing but water. Now I. Liquids calories are not filling, are devoid of fiber, and usually lack natural nutrients (with the exception of my much- loved. You can also drink as much tea or coffee as you. Want a party in your mouth? Add some cinnamon, nutmeg, herbs and such. Red wine from time to time also seems to have little effect on weight gain, and in fact has antioxidants and reservatrol that have been shown to improve health and assist weight loss. So cheers. The 2. 00. 0 Calorie Diet Plan is a nutrient- dense eating plan containing about 2. As with all diet plans, a healthy weight reduction is only sustainable by following a balanced food plan (from all food groups) which includes good food choices that offer adequate diet nutrition. For example, eat whole grains (whole wheat bread, brown rice, whole wheat pasta, whole grain cereals) rather than processed grains. In particular, refined white flour foods (such as those with a high- GI value) are not healthy as they drastically affect blood glucose levels, which can over time increase the risk of metabolic disorders such as insulin resistance. Also, restricting your consumption of saturated fats from animal foods like red meat and cheese and reducing or eliminating your intake of trans fats in foods like margarine, candy and cakes will lower the risk of atherosclerosis, heart attack and stroke. Calorie Diet Plan. Serving Portion Size. Quantity equivalents for each of the food groups. Fruits - 1 cup chopped raw or cooked fruit, 1 cup fruit juice. Vegetables. Dark green vegetable. Representing the amounts that are added to foods during processing, meal- preparation cooking, or at the table. Oils/fats should be free of trans- fats, and low in saturated fat. Remaining Calorie Allowance. The discretionary calorie allowance is the remaining amount of calories in each food pattern after selecting the specified number of nutrient- dense forms of foods in each food group. The number of discretionary calories assumes that food items in each food group are selected in nutrient- dense forms (that is, forms that are fat- free or low- fat and that contain no added sugars). If as part of your eating plan you choose foods with a higher fat or sugar content than those recommended, these extra calories should be taken from your remaining calorie allowance. The truth behind the world's most cutting- edge, fat- burning performance meal plan: the keto diet. Timothy Noakes, M. D., is an emeritus professor in the Division of Exercise Science and Sports Medicine at the University of Cape Town. While his name may not ring a bell here in the U. S., he’s a full- blown celebrity in his native South Africa and one of the most accomplished exercise physiologists on the planet. You can’t walk by a restaurant in Cape Town that doesn’t offer a “Noakes option”—say, an avocado stuffed with breakfast sausage and eggs, or a double cheeseburger with lettuce sans bun—and evidence of his teachings seems to be everywhere, mostly in the form of the nation’s best- known athletes, including ageless golfing legend Gary Player and eight- time Ironman World Champion Paula Newby- Fraser. In fact, Noakes’ celebrity these days is such that he’s even been pulled into South African presidential politics: To echo the country’s papers of record, “Is President Jacob Zuma’s and his wife’s dramatic weight loss a result of the Noakes Diet?” No one is sure about the president, but his wife, definitely: She’s lost 6. Noakes plan. To high- performing athletes, Noakes preaches that the bedrock tenet of endurance athletic nutrition—that winning performance is best fueled by eating lots of carbohydrates—is simply wrong. Instead, he believes athletes can alter their bodies so that their metabolism burns fat as a primary fuel source, a physiological process known as ketosis, either from stored body fat or from the foods they eat every day. For non- athletes and anyone trying to lose weight or keep it off, Noakes’ advice is that eating a high- fat diet, with few if any refined carbs and as little sugar as possible, will switch on the same fat- burning system and keep your body lean and your weight stable without making you hungry. According to Noakes and a growing number of nutritionists, physiologists, and biohackers, when you’re in a state of ketosis—best attained through a strict “ketogenic diet”—good things happen. Sometimes, amazingly good things. Two years ago, Le. Bron James famously lost 2. Tim Ferriss, the author of the Four- Hour self- improvement book series, followed a strict keto diet to cure his Lyme disease, and performs a long multi- day fast every four months as a means, he says, of pushing ketosis further and starving incipient pre- cancerous cells of sugar (more on that later). Last summer, Sami Inkinen, the ultrafit co- founder of real estate juggernaut Trulia, rowed with his wife from California to Hawaii in record time on a keto diet, to promote high- fat eating and raise awareness about the dangers of too much sugar. The Keto Diet, say its ardent supporters, is a natural way to literally reprogram your metabolism and transition to an upgraded operating system. You’ll ultimately feel better and perform better, and your body fat will plummet. But this sort of “low- carbohydrate, high- fat” (LCHF) diet, as Noakes calls it, is still far from mainstream. It takes serious dedication to drop your daily total carb intake to below 5. The USDA Dietary Guidelines were just changed in January to mention the need to limit intake of added sugars and refined carbs like bread, rice, pasta, cookies, and crackers, which spike blood sugar more rapidly than candy. Check the label of nearly any sports drink, and it’s most likely loaded with natural or added sugar. Go to the grocery store today and the labels are awash with the message of “low fat,” “no fat,” or “zero fat.”Meanwhile, Noakes continues preaching that the right kinds of fats—the ones our bodies evolved to process, like animal fat and butter, olive and coconut oil (but not vegetable oils like corn oil and soybean oil)—are extremely healthy. Noakes titled his 2. Challenging Beliefs, and, at age 6. Twitter account, @Prof. Tim. Noakes, where he chimes in every few hours and has churned out more than 2. Noakes constantly retweets the latest nutrition stories and offers his own food for thought: “Consumption of refined grains, sweets and desserts, sugared drinks, and deep- fried foods = more heart disease” or “Truth wins in the end. But it takes time.”The healthy ultramarathoner who defied the odds—by becoming diabetic. Noakes’s war on sugar goes back a generation, to when his father developed type- 2 diabetes. Type- 2 is a disease in which the body gradually loses its ability to regulate blood sugar through the production of the hormone insulin. It’s linked to genetics, but also to diet—particularly sugar and refined carbs—as well as obesity and inactivity. Diabetes experts estimate that the disease speeds up the aging process by roughly a third, damaging the body from the inside out. Too much blood sugar slowly destroys blood vessels, with results ranging from mild—early wrinkling of skin—to catastrophic: heart disease, blindness, stroke, amputations due to poor circulation, and even Alzheimer’s disease (more on that later). Noakes’ father eventually died from type- 2, but because Noakes himself followed a low- fat diet, exercised regularly (he’s run upward of 7. To be sure, as he got older he put on some weight, and his energy sagged, but he was in good shape. Regardless, in 2. Noakes was diagnosed with type- 2 diabetes. Though he didn’t know it yet, a lifetime of well- intentioned carbo- loading for his athletic endeavors had set him up for a fall. Not long after he got the news, he happened to receive an e- mail about a book title The New Atkins for a New You, and realized he recognized many of the authors’ names on the cover, which belonged to respected exercise experts Stephen Phinney, M. D., Ph. D; Jeff Volek, Ph. D., R. D.; and Eric Westman, M. D. They argued that the late Dr. Robert Atkins, who famously promoted a low- carb, high- fat diet in the 1. The professors backed up their position with more than 5. Noakes says he learned more about nutrition that year than in his previous 4. I was 2. 22 pounds when I picked up that book,” he tells me. I’ve achieved my high school weight and my old running times.”His new way of eating, he says, also cured his migraines and acid reflux. On top of that, it eliminated spikes in blood sugar, kept his appetite in check, and allowed his body to burn its own fat as fuel. After Noakes’ diabetes had reversed course, he wrote about it for Discovery Health News; that triggered a national debate across South Africa, a country plagued by an epidemic of diabetes and its associated conditions. It’s especially resonated in the biohacker community of Silicon Valley. From an evolutionary standpoint, ketones—molecules formed by the breakdown of stored fat—are a very important fuel. And ketosis, the process by which the body uses those fuels, is essential for survival. Here’s how it works: The body—even that of a very lean athlete— stores about 4. When those carbs have been depleted, the body taps its fat stores for energy. The same is true for athletes who “bonk” during exercise—it’s because they’ve used up all their stored carbs. To go on, they must either eat more carbs (to burn as sugar) or start burning fat. When marathoners break through the so- called “wall” late in a race, they’ve begun to burn fat. Thanks to Noakes and other Keto Diet supporters, a growing number of athletes today prefer to be in that state at all times. Once they make the switch, they say, not only are their race results and game- day performances better, they report sustained energy, better moods, and clearer thinking. But it’s difficult, and most of us don’t really know what ketosis is like. The average American today is what nutritionists call “a sugar burner.” We ingest carbs for breakfast, so our blood sugar goes up quickly then comes crashing down before lunch, when we get our next carb fix. The process happens over and over again without our bodies entering ketosis. But getting your body to enter full ketosis is no small feat. Imagine forgoing all starchy vegetables, breads, sugary drinks (including fruit juice), pasta—essentially everything that isn’t meat or a non- starchy vegetable. It’s a tall order that only gets taller, because, once you’ve started the process, the body, feeling deprived, undergoes a transition phase often termed the “low- carb flu.” For a few weeks, physical and mental performance—at work, in the gym—dips noticeably and uncomfortably as the body tries to tap its missing fuel source. Not everyone sticks it out. There’s a shortcut to ketosis, however: fasting. If you don’t eat for many hours, your body will naturally go into fat- burning mode. There are many different fasting protocols to get into ketosis, but the most common is called intermittent fasting, which consists of not eating for 1. For instance, one can eat dinner at 8 p. Or, like Matt Mattson, Ph. D., chief of the Laboratory of Neurosciences at the National Institute on Aging, you can push it even further: Mattson regularly skips breakfast and lunch altogether. With no blood sugar spikes and crashes, just steady fat burning, he, like most intermittent fasters, feels mentally sharp and experiences little if any sense of deprivation. Keto: the official diet of Mars. But if all of this sounds like too much misery for you, consider another reason for going keto: Evidence shows that ketosis could not only help stave off Alzheimer’s but also help cure cancer. A few years ago, Dominic D’Agostino, a Ph. D. Military divers, he learned, use a device called a rebreather, which is silent and allows for extra- long dives— but, for reasons that are not yet fully understood, makes divers prone to unpredictable, life- threatening oxygen toxicity seizures. While looking for a way to treat these seizures, D’Agostino stumbled upon the Ketogenic Diet, which also happens to be a proven treatment for a possibly related malady: epileptic seizures in kids. D’Agostino believes the diet remedies a metabolism imbalance in which brain cells are starved of, or unable to process, glucose, causing the brain to go haywire. Ultimate Guide To The Keto Diet With Sample Meal Plan. Intro to ketogenic dieting. Ketogenic (herein referred to as “keto”) dieting has been around for decades and garnered a somewhat strong following in bodybuilding subculture. In a nutshell, keto diets are simply diets that are high in fat and protein and very low in carbohydrate (usually < 1. Keto diets can be effective for many individuals and tailored to suit their goals, whether it’s to build muscle, lose fat, develop strength, etc. While keto diets are often used mainly for health and fitness purposes, they are also implemented in medicine as treatment for epilepsy. However, this supposition is shortsighted and will be touched on later in this guide. In this guide we will take an in- depth look at the physiology behind keto dieting, the different types/variations of keto diets there are, how to setup your own keto diet, provide some sample recipes to whet your low- carb appetite, and finally answer some frequently asked questions. These biomolecules can be used for energy once transported to extrahepatic tissues. Ketone bodies are regularly produced in small concentrations in normal individuals, and are undetectable in typical urine assays. However, when the concentration of ketone bodies in the blood increases (known as ketonemia) they start to be excreted through urination (referred to as ketonuria); ketonemia and ketonuria together constitute a state of ketosis. Therefore, keto diets are a method of inducing nutritional ketosis (not to be confused with pathological ketosis), which ultimately diverts the body to rely on fatty acids and ketone bodies as primary sources of energy. The type of diet you use will ultimately boil down to trial and error and your goals (more specifics on this below). Standard Keto Dieting—This is the most simple, basic variation of keto dieting. SKD does not have periods of carbohydrate re- feeding like CKD and TKD do. This is simply a diet that has a static ketogenic diet nutrient intake (moderate- high protein, high fat, low carbohydrate). Cyclical Keto Dieting—This variation of keto dieting implements recurring carbohydrate re- feeds to help restore muscle glycogen stores for a short period of time after stores have been completely depleted. The timeframe between carbohydrate loads will vary based on user preference and their training intensity and goals. Targeted Keto Dieting—The final variation of keto dieting, TKD, utilizes intermittent periods of carbohydrate intake specifically around the workout timeframe. The goal here is to provide enough glucose to enhance athletic performance without inhibiting ketosis for extended periods of time. It is generally recommended to start with a “break in” period of SKD for several weeks and see how your performance and overall energy levels feel. From there, you should have a better idea of which diet to utilize for longer- term purposes. You may also be wondering which variation is best for fat loss and which is best for muscle building. Well, assuming your calorie intake is where it should be to reach your goal, the variation of keto diet you use won’t play too of a factor in your progress. Some people may make the argument that CKD and TKD are more suited to individuals looking to build muscle since carbohydrates are protein sparing and insulinogenic, while SKD is best for fat loss since insulin output will be relatively low. However, these short- term fluctuations in insulin secretion won’t play as much of a factor as total calorie intake will in the long run. Below is a short synopsis of what you should consider when picking which variation of keto dieting to use: SKD—This is best suited to individuals who are generally sedentary and find that their workout performance is not hindered when carbohydrates have been greatly restricted. This is also a good option for people who don’t train very intensely and/or are highly insulin resistant. TKD—If you’re someone who trains intensely several times per week and finds that your performance is worsened by chronic low- carbohydrate dieting, it is wise to consider implementing short carbohydrate feedings before and possibly after training. This is also a good option for people who are advanced trainees who can benefit from the carbohydrate intake but don’t do well with large carbohydrate re- feeds. CKD—This is generally considered the “most advanced” form of keto dieting since it will take some trial an error on the users part to optimize the time between their carbohydrate re- feeds and the amount of carbohydrates they eat on re- feed days. If you’re an advanced trainee who exercises intensely throughout the week and still finds performance to be lacking on SKD and TKD, then consider trying CKD and seeing if that helps bring your performance back up to speed. This will give you your baseline SKD nutrient intake. CKD and TKD users will still use their SKD calculations but there are a few adjustments to be made that I will touch on below. The general rule of thumb for people who are looking to lose fat is to aim for roughly a 5. However, this is a very raw generalization and may differ for some individuals depending on their physiological tendencies and other factors. So in total, this person’s nutrient breakdown is: 1. Some people will insist that no direct starch or sugar sources should be ingested as they will prevent ketosis but in minute amounts that is highly unlikely, especially for larger individuals. That being said, during the SKD portion of one’s keto diet, due to the inherently low carbohydrate intake and high fat intake you’ll likely find that these foods are good options. Animal proteins (especially red meats). Eggs (whole and white only). Full- fat dairy products like cheese, cream, butter etc. This method will take a lot of personal experimentation, as you will have to gauge how many carbohydrates you ingest and how you feel in the days thereafter. The main thing to consider when starting a carbohydrate re- feed is to limit fat intake; do not continue eating large amounts of fats while loading up on carbohydrates. However, protein intake should remain the same (or maybe even go up a touch for the calorie content). Using the previously mentioned 1. SKD macronutrient breakdown, we’ll suggest some baseline recommendations on how they could setup CKD with a once- weekly carbohydrate re- feed based on insulin sensitivity/tolerance for carbohydrates. Set protein intake at 1g/lb of lean body mass: 1. Low insulin sensitivity—set carbohydrate intake between 1- 1. Moderate insulin sensitivity—set carbohydrate intake between 2- 2. High insulin sensitivity—set carbohydrate intake between 3- 3. Now, as before, just simply calculate the leftover calories and divide by 9 to figure out how many grams of fat you should eat on your carbohydrate re- feeds*NOTE: If you’re on a cutting diet and moderately or highly insulin sensitive, raise your calorie intake back to maintenance levels (or maybe a even slight surplus) on carbohydrate re- feed days. EXAMPLE CKD for moderately insulin sensitive individual with 1. LBM on 2. 00. 0- calorie cutting diet. Monday through Saturday—Follow SKD nutrient breakdown as outlined above. Sunday (carbohydrate re- feed day, 2. EXAMPLE CKD for highly insulin sensitive individual with 1. LBM on a 3. 00. 0- calorie bulking diet. Monday through Saturday—Follow SKD nutrient breakdown. Sunday (carbohydrate re- feed day)—1. Alterations for TKDLet’s take a look at how to implement carbohydrates in a targeted fashion on a keto diet (e. Remember, the point of TKD is to ingest a sufficient amount of carbohydrates to promote performance benefits without going overboard. CKD is meant to restore glycogen levels while TKD is more for short- term energy/performance enhancement. Therefore, assuming the person in question is training intensely 5 days a week, they would take in carbohydrates in the meals prior to and/or after training on those days. The other 2 days they would follow their SKD nutrient breakdown. The TKD nutrient breakdown is actually the same as SKD, but with the addition of carbohydrates peri- workout on training days. Let’s take a look at TKD nutrient breakdown recommendations using our aforementioned 1. LBM individual on a 2. Set protein intake at 1g/lb of lean body mass: 1. Low insulin sensitivity—add . Moderate insulin sensitivity—add . High insulin sensitivity—add . Now, simply take into account the “extra” carbohydrate intake along with your protein intake and fill in the rest of your calories with fat (as we did before).*NOTE: Peri- workout refers to the meals prior to and/or after training. Therefore, you can split up your “added” carbohydrates anyway you prefer as long as they are ingested around the training window. It is generally recommended to simply split your carbohydrates in half and eat them before and after training. EXAMPLE TKD for low insulin sensitivity individual with 1. LBM on 2. 00. 0- calorie cutting diet. Training days—Follow SKD nutrient breakdown and add in 3. Rest days—Follow SKD nutrient breakdown. EXAMPLE TKD for highly insulin sensitive individual with 1. LBM on a 3. 00. 0- calorie bulking diet. Training days—Follow SKD nutrient breakdown and add in 7. Rest days—Follow SKD nutrient breakdown. Sample 5- Meal Per Day TKD Breakdown (Training Day)*NOTE: Values based on 1. LBM individual with high insulin sensitivity on 3. Meal 1 (Pre- workout)—3. Meal 2 (Post- workout)—3. Meal 3—3. 0g protein/1. Meal 4—3. 0g protein/1. Meal 5—3. 0g protein/1. Fine tuning TKD and CKDBear in mind that the previously outlined recommendations for both CKD and TKD carbohydrate intake are merely starting points. It is impossible to provide an all- inclusive, optimal value for every person reading this guide as there are just too many variables that come into play. Therefore, as noted earlier, be meticulous and open to experimentation when you try more advanced methods of keto dieting like TKD and CKD. As you go along you will find out what works best for your body. Calorie Diet Plan . Protein (g)Fat (g)Carbs (g)Calories. Meal 1: Breakfast: Cereal: Raisin Bran.
